The first few minutes after you wake up set the tone for your entire day. Cortisol โ your stress hormone โ peaks in the morning. How you respond to that morning surge determines whether you start the day anxious and rushed, or calm and focused.
A 5-minute breathing routine when you wake up is one of the most effective things you can do for your mental health. It costs nothing, needs no equipment, and you can do it before you even get out of bed.
Your body wakes up in a naturally elevated cortisol state โ this is called the Cortisol Awakening Response (CAR). It's normal and healthy. But if you immediately check your phone, rush to get ready, or lie in bed catastrophizing about the day, you amplify that cortisol spike unnecessarily.
Slow, deliberate breathing in the first 5 minutes activates your parasympathetic nervous system, counterbalancing the cortisol spike and leaving you alert but not anxious.
Do this before you check your phone. Sit up or stay lying down โ either works.
Don't control your breath yet. Just notice it. Feel your chest and belly rise and fall. Notice whether your breathing is shallow or deep, fast or slow. This sets your baseline and brings your attention into your body.
The extended exhale activates your vagus nerve โ the main nerve of your parasympathetic system โ and begins lowering your heart rate and cortisol.
Now you gently activate your alertness so you're ready for the day โ not groggy.
By the end of 5 minutes you'll feel both calm and alert โ the ideal state to start the day.
Resist the urge to immediately grab your phone. Give yourself 2 more minutes โ drink a glass of water, look out the window, or write one thing you're grateful for. This extends the calm state before the day's demands begin.
Most people notice within 5โ7 days that their mornings feel less rushed, they're less reactive to small stressors, and they have more mental clarity in the first few hours of the day. After a month, the calm morning state becomes your new baseline.
