Most athletes spend hours perfecting their training load, nutrition, and sleep โ€” but almost none deliberately train their breathing. This is a significant missed opportunity. How you breathe during competition, between sets, and during recovery directly affects your performance ceiling, your recovery speed, and your ability to stay composed under pressure.

Elite coaches and sports scientists are increasingly incorporating deliberate breathwork into training programmes for runners, cyclists, swimmers, team sport athletes, and strength athletes. Here is what the science says and how to apply it.

Why Breathing Matters for Athletic Performance

Your breathing rate and pattern affect three things that directly determine athletic output:

Nasal Breathing โ€” The Foundation

One of the most impactful changes an endurance athlete can make is shifting to nasal breathing during low-to-moderate intensity training. The nose filters, humidifies, and warms air โ€” reducing the respiratory load โ€” and produces nitric oxide, which dilates blood vessels and improves oxygen uptake.

Research by Dr. John Douillard and, more recently, James Nestor (author of Breath) has found that athletes who train primarily through nasal breathing improve their aerobic efficiency significantly over several months โ€” even if early sessions feel artificially harder as the body adjusts.

How to train nasal breathing

For the first four to six weeks, commit to nasal breathing on all easy and moderate training sessions (Zone 1 and 2). Your pace will drop initially. This is expected and temporary. As your diaphragm strengthens and your COโ‚‚ tolerance improves, pace will recover โ€” and your aerobic efficiency at the same heart rate will be meaningfully higher.

Pre-Competition Breathing โ€” Getting Into the Zone

The minutes before competition are when many athletes lose performance through either under-arousal (flat, low energy) or over-arousal (tight, anxious, overthinking). Breathing is the fastest way to calibrate your arousal to an optimal level.

Pre-Competition Activation Breathing (High Energy)

Use this if you feel flat, sluggish, or under-motivated before competing.

Pre-Competition Calming Breathing (For Nerves)

Use this if you feel overly anxious, tight, or in your head before competing.

This directly lowers heart rate and reduces the physiological markers of anxiety within 90 seconds.

Between-Set Breathing for Strength Athletes

The rest period between sets is an underused performance tool. Most strength athletes simply wait โ€” but deliberate breathing during rest periods accelerates heart rate recovery, increases COโ‚‚ clearance, and means you arrive at your next set more recovered than passive rest allows.

Between-Set Recovery Breathing

Research shows this pattern can reduce the time needed between sets to reach equivalent recovery โ€” effectively giving you more productive work in the same training session.

VO2 Max and Breathing Efficiency

VO2 max โ€” the maximum volume of oxygen your body can use during intense exercise โ€” is one of the strongest predictors of endurance performance and long-term health. While genetics set a ceiling, training can meaningfully improve it. Breathing efficiency directly affects how close you get to your potential VO2 max.

Diaphragmatic breathing โ€” using your diaphragm rather than accessory muscles in your neck and shoulders โ€” is significantly more efficient and uses less energy. Strength athletes who breathe primarily into their chest during heavy lifts fatigue their respiratory muscles unnecessarily, leaving less energy for the primary movement. Training deep belly breathing helps.

Post-Workout Recovery Breathing

The speed at which your nervous system shifts from sympathetic (high arousal, stress hormones) to parasympathetic (rest and repair, growth hormone) after training directly affects how quickly you recover and adapt. Deliberate breathwork at the end of training accelerates this shift.

Mental Performance Under Pressure

Choking under pressure is a breathing problem as much as a mental one. When athletes feel pressure, their breathing becomes fast and shallow, COโ‚‚ builds, and the prefrontal cortex โ€” responsible for skill execution and decision making โ€” becomes less effective. Training a reliable breathing reset that can be deployed mid-competition is a genuine competitive advantage.

Many elite athletes โ€” from NBA players to Olympic sprinters โ€” use 2โ€“3 box breathing cycles during a timeout, between points, or at the free-throw line. The technique is invisible, fast, and reliably effective.
